A freestyle stroke can feel strong in the water and still waste more energy than it should. Often, the problem is not the pull. It is what happens between strokes: a tense recovery, a wide swinging arm, or a hand that crosses the centre line as it re-enters the water.
These small errors add up over a long swim. They increase shoulder strain, disturb your body position, and make every next stroke harder to set up. For triathletes, the cost is even greater because an inefficient swim leaves the shoulders and upper back tired before the bike has started.
This session focuses on a relaxed, efficient arm recovery and a clean hand entry. The goal is not to force a “perfect” high elbow. It is to move the arm forward with as little tension as possible while keeping the stroke connected from one side to the other.
What an Efficient Recovery Should Feel Like
During freestyle recovery, your elbow should generally lead while the forearm and hand remain relaxed. The hand travels forward rather than swinging around the side of the body. Your upper arm should not feel pinned tightly to your ribs, but it also should not fly dramatically outward.
Think of the recovery as a reset for the next stroke, not a muscular effort of its own. The arm is returning to the front so that your body can stay long and balanced. If you are gripping the water with your fingers, shrugging your shoulder, or lifting the entire arm from the shoulder joint, you are spending energy before the next pull begins.
At hand entry, aim for the hand to enter in line with the shoulder. Reaching too far across the centre line can cause the body to wobble from side to side. Reaching too far outside can make the stroke feel wide and disconnected. Let the hand enter softly, then extend forward under the surface without pressing down.
A Three-Drill Progression for a Cleaner Arm Path
1. Fingertip Drag: Learn Relaxation
Swim freestyle slowly and let the fingertips lightly skim the surface during recovery. Keep the elbow higher than the hand, but do not exaggerate the position. The hand should remain loose and the shoulder should stay away from your ear.
Swim 4 x 25 metres or yards with 15–20 seconds of rest. Concentrate on three sensations:
- The elbow moves forward first.
- The fingertips stay relaxed.
- The hand enters quietly in front of the shoulder.
If your fingertips catch heavily on the surface, your recovery may be too low or too tense. If you feel a strong stretch across the front of the shoulder, reduce the range of motion and focus on moving the elbow forward rather than reaching aggressively.
2. Single-Arm Freestyle: Connect Recovery to Entry
Use a kickboard or extend the non-working arm in front of you. Swim one length using only the opposite arm, then switch sides on the next length. Keep the inactive arm stable without locking the shoulder.
Complete 4 x 25 metres or yards, alternating the working arm each length. This drill exposes two common faults: a hand that crosses the centre line and a recovery that drops the elbow before the hand reaches the front.
Do not rush this drill. A slow stroke gives you time to notice whether the recovering arm is travelling straight forward. Keep the head still and let the body remain supported by the extended arm.
3. Three-Stroke Switch: Add Timing
Start with both arms extended. Take three freestyle strokes, then pause briefly with both arms extended in front. Repeat for 25 metres or yards. The pause should be short—just long enough to feel the body settle before the next three strokes.
Swim 4 x 25 with easy effort. This drill teaches you to finish the recovery and establish the front position before beginning the next pull. It also prevents the common habit of starting the next stroke while the recovering arm is still travelling forward.
The Main Set: Make Efficiency Hold Under Fatigue
Once the drills feel controlled, move into a set that gradually increases the amount of continuous swimming. Use an interval that gives you roughly 15–25 seconds of rest after each repeat. The exact send-off matters less than keeping the technique stable.
- 4 x 50 as 25 fingertip drag drill, 25 easy freestyle
- 4 x 100 freestyle at a steady aerobic effort
- 4 x 50 as 25 single-arm drill, 25 freestyle
- 4 x 100 freestyle, with the final 25 slightly quicker
- 4 x 25 smooth and fast, holding the same relaxed recovery
Take 30–45 seconds between groups. The purpose of the faster final 25 metres is not to sprint with a different stroke. It is to check whether you can maintain a quiet recovery when your arms begin to tire.
If your hand starts crossing over, your elbow collapses, or your shoulder becomes tense, slow down. Technical endurance is built by holding the correct movement for longer, not by repeating a poor pattern at a higher speed.
How This Helps Triathletes
A relaxed recovery is particularly useful when swimming in a wetsuit or racing in open water. Extra buoyancy can make the body feel more stable, but it does not remove the need for a consistent arm path. In fact, the wetsuit may hide small balance problems during training that become obvious in a non-wetsuit swim.
Triathletes should also avoid turning every swim into a hard pulling session. The shoulders already receive a large workload from swimming, cycling posture, and strength training. Two or three focused technique blocks inside a normal session can be more useful than adding more intensity.

Three Checks to Use During Any Swim
- Is the recovering hand relaxed? Your fingers should not be spread wide or clenched together.
- Does the hand enter in front of the shoulder? Use the lane line or pool markings as a simple reference.
- Can you keep the same recovery when tired? If not, reduce the pace before adding more distance.
Film from the front or ask a coach to watch a few lengths if possible. From above, a crossover may look minor, but underwater it can create a noticeable side-to-side correction. Video also makes shoulder tension easier to spot than it feels in the moment.
Build the Habit, Not Just the Drill
Add this progression once or twice a week for four weeks. Keep the drill distances short enough that you can maintain control, then gradually increase the number of relaxed freestyle lengths that follow each drill.
