You need a swim pace you can actually repeat.
If you cycle or run with power, pace, or heart-rate targets, you probably notice the contrast in the pool. You start a set at “moderate effort,” chase the swimmer beside you, then struggle through the final repeats. Without a useful pace reference, you can turn an endurance session into a survival exercise.
A 400/200 critical swim speed test gives you a practical starting point. You complete two timed swims, calculate a reference pace, then check that number against repeatable training. You don’t need a laboratory, but you do need consistent conditions and sensible pacing.
Understand what critical swim speed tells you
You calculate critical swim speed, usually shortened to CSS, from the relationship between distance and time across two hard swims. With the common 400/200 protocol, you use your times to estimate a pace for demanding aerobic training.
You should treat that estimate as a guide, not a physiological verdict. You haven’t directly measured your lactate threshold, and you haven’t established exactly how long you can hold that pace. Your pacing skill, fatigue, turns, and short-distance speed can all influence the result.

Check your readiness before you test
You should already feel comfortable swimming 400 continuously with controlled breathing. If you still need frequent stops to settle your breathing or rebuild your stroke, spend more time on short, manageable repeats before attempting a hard test.
Choose a lifeguarded pool and a session when you feel reasonably fresh. Avoid testing immediately after heavy upper-body strength work or during a crowded lane session. If you feel unwell or experience unusual breathlessness, dizziness, or chest discomfort, stop rather than chase a time.
Keep your test conditions consistent
You want to measure your swimming, not a change in equipment or lane traffic. Use the same pool length, stroke, and timing method for both efforts.
- Start with a push: Use a wall push-off for both swims rather than diving.
- Leave your aids behind: Skip fins, paddles, and your pull buoy.
- Avoid drafting: Leave enough space that you don’t follow closely behind another swimmer.
- Keep your turns familiar: Use your normal turn style throughout.
- Record your units: Test in meters or yards, and keep every calculation in that unit.

Complete your 400/200 test
1. Warm up without creating fatigue
Swim 300 easy, then complete 4 × 50 with 20 seconds of rest. During each 50, gradually increase your effort through the first 25 and swim the second 25 easily. Take another minute or two before starting your timed effort.
2. Swim your fastest evenly paced 400
Aim for the fastest 400 you can complete without sprinting the opening length and fading badly. Settle into a strong rhythm early, then increase your effort over the final 100 if you have room. Ask someone to record your total time and, ideally, each 100 split.
Use your normal breathing pattern. Don’t hold your breath or force fewer breaths to make the test feel more competitive.
3. Recover, then swim your fastest 200
Allow roughly 8–10 minutes between efforts, mixing very easy swimming with rest as needed. Start the 200 only when you feel ready for another hard effort; take longer if necessary. Swim the fastest evenly paced 200 you can manage, record your time, then cool down with 200 easy.
Calculate your reference pace
Convert both times into seconds, subtract your 200 time from your 400 time, then divide by two:
Your CSS pace per 100 = (400 time − 200 time) ÷ 2
For example, if you swim 400 meters in 8:00 and 200 meters in 3:50, your calculation looks like this:
- Your 400 time: 480 seconds.
- Your 200 time: 230 seconds.
- Your difference: 480 − 230 = 250 seconds.
- Your pace per 100: 250 ÷ 2 = 125 seconds, or 2:05 per 100 meters.
If you test in yards, you get a pace per 100 yards. Don’t transfer that number directly to a meter pool.
Check your number with a repeatable set
At your next fresh swim session, warm up and try 6 × 100 at CSS plus 3–5 seconds per 100, with 20 seconds of rest. With a CSS of 2:05, you would target 2:08–2:10 for each repeat. Treat this as a conservative coaching check, not another formal threshold test.
Keep your final repeat close to your first. You should feel a clear workload by the end without rushing every breath or shortening your stroke to meet the clock. If you repeatedly miss the target, slow down and review your test pacing, recovery, and current fatigue.
Don’t mistake “CSS plus five seconds” for easy swimming. For recovery and technique sessions, choose an effort that lets you breathe comfortably and concentrate on your movement, even when you need a much slower pace.
Use your result without chasing it every session
As a triathlete, use CSS to organize pool training, not to predict an exact open-water race split. You face different demands when you add navigation, waves, contact, and the need to bike afterward. You also lose the regular wall push-offs that contribute to your pool speed.
Record your test times, splits, pool length, and how you felt. Retest after roughly four to six weeks of consistent training, using similar conditions. If you improve, update your targets; if you don’t, look at your repeat consistency and recovery before adding more intensity.
Your goal isn’t a flattering number. Your goal is a pace that helps you finish the session with the same control you brought to the first repeat.
