Underfueling in Endurance Training: The Signs You’re Not Eating Enough

You can follow a smart training plan, sleep well, and still feel like your fitness is slipping. Easy runs become unusually hard. Your pace fades on familiar climbs. Small aches linger, motivation drops, and you seem to catch every cold going around.

Sometimes the missing piece is not more training. It is more energy.

Endurance athletes can underfuel without intending to diet. A long ride may replace a meal, a busy workday may push lunch late, or an athlete may “eat clean” while unintentionally cutting out enough calories to support training. The result is low energy availability: too little energy remains for the body’s basic functions after exercise has been accounted for.

What low energy availability means

Energy availability is not simply the number of calories burned during a workout or the number shown on a watch. It describes the energy left for the rest of the body after exercise.

An athlete can be at risk even without losing weight. The body may adapt by reducing or altering processes that are not immediately essential to running, cycling, swimming, or racing. Over time, this can affect hormones, bone health, immunity, mood, and recovery.

Low energy availability can contribute to relative energy deficiency in sport, commonly known as RED-S. It can affect athletes of any sex, body size, and ability level. It is not only a problem for elite athletes or people trying to lose weight.

Five signs your training diet may be too small

  • Performance declines despite consistent training. Your normal pace or power feels harder, particularly during longer sessions.
  • Recovery takes longer. Muscle soreness lasts for days, resting heart rate trends upward, or easy sessions no longer feel easy.
  • Your mood and concentration change. Irritability, low motivation, poor focus, and persistent thoughts about food can all be clues.
  • You are frequently ill or injured. Repeated colds, slow-healing soft-tissue problems, and bone stress injuries deserve attention.
  • Hormonal or reproductive changes appear. Missed or irregular periods, reduced libido, and erectile dysfunction are important medical signals, not normal consequences of serious training.

One symptom does not prove that underfueling is the cause. The pattern matters. Keep notes for two or three weeks on training, meals, sleep, mood, injuries, and menstrual or reproductive changes. This can reveal whether difficult sessions consistently follow long gaps without food or whether symptoms worsen as training load rises.

A practical way to check your energy budget

Start with your training schedule, then identify where food is most likely to disappear. Common trouble spots include early-morning sessions, back-to-back workouts, long commutes after training, and evening sessions followed by a rushed bedtime.

  • Mark every session lasting longer than an hour.
  • Check whether you eat before or during demanding training.
  • Look at the first meal after training, not just your total daily intake.
  • Notice whether hard days are followed by the same intake as rest days.
  • Check whether weight loss is intentional, unintentional, or steadily continuing.

You do not need to count every calorie to make a useful adjustment. Add one dependable recovery eating opportunity on demanding days: a sandwich and milk after a ride, yogurt with cereal and fruit after a run, or rice, eggs, and vegetables after an evening workout.

Use training days to guide intake

Your appetite may not rise immediately after a long workout, especially in hot conditions or after intense intervals. That is why planned eating can be more reliable than waiting to feel hungry.

  • Before training: Have a familiar meal or snack that supplies carbohydrate and, if tolerated, a modest amount of protein.
  • During longer or harder sessions: Use the fueling approach you have practiced in training. The goal is not only better performance; it also prevents a large energy gap from building.
  • After training: Combine carbohydrate with protein within the next few hours, then eat a proper meal. Recovery nutrition is especially important when another session is scheduled the same day.
  • On rest days: You may need less training fuel, but you still need enough food for tissue repair, immune function, and normal body processes.

Some athletes assume a lighter training day requires a dramatically smaller diet. Usually, it is more useful to reduce the extra workout fuel while keeping regular meals and snacks consistent.

When to get professional help

Speak with a sports dietitian or healthcare professional if you have persistent fatigue, repeated injuries, unexplained weight change, menstrual or reproductive changes, fainting, gastrointestinal symptoms, or anxiety around eating. A clinician can investigate other causes, including anemia, thyroid problems, sleep disorders, and infection.

Do not treat a suspected energy problem by simply forcing down huge meals overnight. A gradual increase, built around regular meals and training demands, is often easier to tolerate. Medical support is particularly important when there is a history of disordered eating or when bone health may be affected.
